Warm Up:   Row 500m, Arm Swings, Leg swings, Dynamic Stretching.  Pec Mobility and Deep lunge hip mobility

Strength:  Burgener Warm Up 
                 Power Clean + Push Jerk - 75%x1+1 x 3, 80%x1+1x2
                 Overhead Squat - 80% x 2 x 2, 85% x  2 x 3

WOD:   Tabata (20/10, 8 rounds)
              Push ups
              Bottom to Bottom Squats
              Sit Ups
              Pull Ups

Cool Down:  Roll out quads, Cobra Stretch for abs, Elbow in band and stretch pecs and lats
